Rice or Roti for Diabetes? Eat This Way for Steady Sugar

Rice or Roti for Diabetes? Eat This Way for Steady Sugar

Dr Ibrahim Oct 20, 2026

When diabetes is part of everyday life, whole-wheat roti tends to be a better routine choice than white rice. The reason comes down to two things: roti brings more fiber to the meal, and it has a lower glycemic index, which means blood sugar usually rises more slowly afterward. But rice or roti for diabetes is not only about the grain. How much you eat and what you eat with it also matter a lot.

This question matters a lot in Pakistan. The International Diabetes Federation says 34.5 million adults aged 20 to 79 had diabetes here in 2024. Nearly 27% of them did not know it. Pakistani foods like roti and rice are part of almost every meal, so every diabetic diet here must plan for them.

Why Whole Wheat Roti Usually Wins

Both foods are carbohydrates, so the body breaks each one down into glucose. Speed is where they differ. Whole wheat atta still holds its bran, which means a roti carries more fiber than polished rice. That fiber slows digestion and lets sugar trickle into the blood. The protein in wheat helps too, since meals feel filling for longer.

The glycemic index (GI) ranks carbohydrates from 0 to 100 by how fast they raise blood sugar. Scores of 55 or less count as low, and 70 or above count as high. Averages from the international GI tables in Diabetes Care look like this:

Food

Average GI

Level

Boiled white rice

73

High

Boiled brown rice

68

Medium

Wheat roti

62

Medium

Chapatti

52

Low

In these tables, roti scores between 52 and 62, while polished white rice scores above 70. Do not treat the numbers as fixed. Flour grind, roti thickness, and cooking style can all move them. Even whole wheat bread averages 74, almost the same as white bread at 75. So the words "whole wheat" on a pack tell you little. Choose coarse chakki atta where you can see the bran.

When White Rice Can Still Fit

Can diabetics eat rice? Often, yes. A small bowl works fine when dal or vegetables share the plate. The points below explain why.

Rice holds up in a mixed meal. A small study in Delhi fed 10 healthy adults moong dal, okra, and two wheat chapattis, then repeated the meal with rice, holding the same available carbohydrate. Blood sugar responses came out nearly equal. With so few healthy volunteers, the result is not final.

Variety and polish matter. The same paper describes an Indian trial where polished rice scored about 80 and brown rice about 58. Even light polishing pushed the response up. Brown, black, and parboiled (sella) rice keep more fiber and nutrition.

Portion is the limit. One small bowl of cooked rice is a sensible serving, particularly for people with prediabetes who can still protect their blood sugar.

Heavy daily intake is the bigger worry. A pooled analysis of prospective studies in the BMJ looked at Chinese and Japanese adults. Those who ate the most white rice had a 55% higher risk of type 2 diabetes than those who ate the least. Across all the studies, each extra daily serving raised the risk by roughly 11%. This shows a link, not proof.

Quick rule: a small bowl, a less polished grain, and dal plus vegetables alongside.

Can Diabetics Eat Roti Every Day?

Can diabetics eat roti daily? Most can, if the portion is sensible. It works even better with the right flour and the right side dishes.

  • Portion: Start with one or two small rotis per meal, then adjust using glucometer readings and a care team's advice.

  • Flour: Choose a coarse, stone-ground chakki atta that still contains visible bran.

  • Side dishes: Put dal, sabzi, salad, or curd on the plate.

  • Watch out: A wheat roti is still a carbohydrate. Piling four large rotis onto one plate can send blood sugar up as high as a hefty serving of rice.

Your own glucometer holds the answer to whether rice or roti suits your body best. A finger-prick test about two hours after a meal shows how it worked, and the normal blood sugar ranges by age give a yardstick to compare against. The HbA1c test adds the three-month picture.

What You Eat With It Matters More

What goes with the grain matters more than the grain itself. Start with these three habits at every meal:

  • Add protein and fiber. Eat roti or rice with dal, channay, paneer, curd or eggs, and plenty of non-starchy vegetables. Lean chicken or fish works well too. The same GI tables show lentils near 32 and chickpeas near 28, so both are dependable blood sugar foods.

  • Eat vegetables and protein first. In a small pilot study, 11 adults with type 2 diabetes ate one meal in two different orders. Vegetables and protein first, with carbohydrate 15 minutes later, left blood glucose 29%, 37% and 17% lower at 30, 60 and 120 minutes.

  • Add a little healthy fat. Fat slows stomach emptying. In a small trial of six men, fat taken before a carbohydrate meal blunted the glucose rise. One teaspoon of ghee is plenty, since extra fat adds calories quickly.

Best Carbs for Diabetes in a Pakistani Diet

A good diabetic diet leans on the best carbs for diabetes, the ones that keep their fiber and nutrition intact. These everyday Pakistani foods are strong low-GI blood sugar foods, based on averages from the GI tables:

Food

Average GI

Good to know

Barley (jau)

28

Lowest of the group

Chickpeas (channay)

28

Adds protein and fiber

Lentils (dal)

32

Pairs well with roti or rice

Rolled oats porridge

55

Low, but instant oats jump to 79

Millet and multigrain rotis add extra fiber, though results differ from person to person. Eggs with one small roti and sabzi make a protein-rich start, and these diabetic breakfast ideas for Pakistan cover more combinations.

Safety Notes Before Changing Your Diet

Nearly 27% of adults with diabetes in Pakistan are undiagnosed, according to IDF country data, so the early signs of diabetes are worth knowing. Food changes should sit beside medical care, never replace it.

Keep in mind never to stop or lower prescribed diabetes medicine because of a diet change. Tell the prescriber about any herbal product, since some can interact with tablets or insulin. Children, pregnant women, and people with type 1 diabetes should follow targets set by their care team.

Get urgent help if there are

  • Signs of low blood sugar: shaking, sweating, confusion, or fainting.

  • Signs of dangerously high sugar: extreme thirst with vomiting, fast deep breathing, or very high readings. These need emergency care right away.

Diet changes work best with steady support behind them. Some people want a simple daily routine, while others need one-to-one guidance. Both options are listed below, and neither replaces prescribed treatment.

  • Daily routine: Dr. Ibrahim's herbal formulation for sugar control is usually taken before meals, together with a balanced diet. It never replaces prescribed treatment.

  • Complex cases: Anyone using insulin, dealing with kidney, eye, or nerve complications, or seeing readings that stay high is better served by a video consultation with Dr. Ibrahim.

FAQs

Sugar ke mareez chawal khayen ya roti?

Roti made from whole wheat is usually the safer daily choice. Chawal can stay on the plate as a small bowl with dal and sabzi, not as a large plain serving.

Diabetes mein kaunsi roti behtar hai?

Roti from coarse chakki atta with the bran left in beats maida roti. Multigrain and millet rotis add fiber too.

Kya sugar mein chawal bilkul band karne chahiye?

No. Most people do not need to cut rice out fully. Smaller portions, brown or parboiled varieties, and a protein-rich plate usually work better than a strict ban.

Does roti or rice have a lower glycemic index?

Wheat roti averages 52 to 62 in published tables, which is lower than boiled rice at 73.

Which is better, brown rice or roti for diabetes?

Brown rice is a clear step up from polished rice, but roti usually still edges ahead on fiber and fullness. Either works in a measured portion.

Does roti raise blood sugar?

Yes, since it contains carbohydrates. A wheat roti tends to cause a slower rise, especially with dal and vegetables.

How many rotis can a person with diabetes eat?

The number depends on medicine, activity, and readings. One or two small rotis per meal is a common starting point, then a care team can fine-tune it.

The Bottom Line

For rice or roti for diabetes, whole wheat roti usually earns the first spot thanks to its fiber and gentler effect on blood sugar. Rice can still fit when the portion is small, the variety is less polished, and the plate holds dal, vegetables, and protein. Eat the vegetables first, keep fat modest, and let your own readings guide the final call.
